The short version
- A 2024 review concluded that the stimulatory effect of BCAAs on muscle protein synthesis is less than the response following a complete protein source providing all nine indispensable amino acids.

We sell a BCAA product. This is the article that tells most of the people reading it not to buy one. We would rather publish the version we believe than the version that moves units, so here is the evidence, including the parts that cut in our favour.
The theoretical problem, stated plainly
Leucine, isoleucine and valine are three of the nine indispensable amino acids. Building muscle protein requires all nine. Wolfe's 2017 review works through what that means for a supplement containing only three of them: in the post-absorptive state, the other essential amino acids required to synthesise new protein can only come from breaking down existing muscle protein. So the theoretical maximum stimulation of muscle protein synthesis from BCAAs alone is the gap between breakdown and synthesis — about 30% above synthesis — and he argues that even 30% is an over-estimate, because the obligatory oxidation of essential amino acids can never be completely suppressed.
Wolfe also reported that an extensive search found no human studies quantifying the muscle protein synthesis response to orally ingested BCAAs alone, and only two using intravenous infusion — both of which found BCAAs decreased synthesis as well as breakdown. His conclusion: the claim that dietary BCAAs produce an anabolic response in humans is unwarranted.
The trial that answered him
Two months before that review appeared, Jackman and colleagues published exactly the missing study. Ten young resistance-trained men ingested either 5.6 g of BCAAs or placebo immediately after resistance exercise, with muscle biopsies and a phenylalanine infusion to measure the result. Myofibrillar protein synthesis was 22% higher with BCAAs than placebo (0.110 versus 0.090 percent per hour, P = 0.012), with greater phosphorylation of mTORC1 signalling proteins at one hour.
So BCAAs alone do something. The question was never really whether the needle moves; it is what the needle does compared to the obvious alternative.
The sentence that settles it
A 2024 review in Nutrition Research Reviews updated the whole literature and landed on a conclusion neither camp can complain about. BCAAs can activate the molecular pathways regulating translation initiation, reduce indices of whole-body and muscle protein breakdown, and transiently stimulate muscle protein synthesis at rest and after resistance exercise. And then: the stimulatory effect of BCAAs on muscle protein synthesis is less than the response observed following ingestion of a complete protein source providing the full complement of indispensable amino acids.
That is the whole argument in one line. BCAAs are not a scam. They are a partial version of something you can buy whole, usually for less, and which comes with the other six amino acids attached. The leucine threshold literature explains the mechanism from the other direction: leucine pulls the trigger, but the complete amino acid profile is what sustains the response.
Two claims worth checking separately
Muscle damage. Fouré and Bendahan systematically reviewed 11 studies and found BCAAs can be efficacious against markers of exercise-induced muscle damage — but only under specific conditions. The damage had to be low-to-moderate, the strategy had to combine a high daily intake above 200 mg per kilogram of bodyweight for more than ten days, and it was especially effective taken before the damaging exercise. For an 80 kg adult that is over 16 g a day, every day, for a fortnight. Almost nobody dosing 5 g around a workout is running that protocol.
Cutting. The claim that BCAAs preserve lean mass in a calorie deficit rests on a thinner base than its popularity implies. Dieter, Schoenfeld and Aragon published a formal response to the study most often cited for it, arguing that the reported conclusions on lean mass appeared at odds with the fat-mass data the same paper presented. Their title is the summary: the data do not seem to support a benefit to BCAA supplementation during periods of caloric restriction.
So who is genuinely left?
Three groups, and they are smaller than the market.
- People training hard in a sustained calorie deficit who cannot get total daily protein where it needs to be from food. The mechanism here is simply covering a gap, and whole protein would cover it better if it were an option.
- People who train fasted and will not eat for hours afterwards, where something is measurably better than nothing and a full shake is not going to happen.
- People whose appetite is genuinely impaired — illness, medication, recovery, or the last weeks of a hard cut — where sipping amino acids is tolerable and eating is not.
Everyone else should skip it. If you are hitting adequate daily protein, the anabolic window is not the constraint and neither is the amino acid profile of your post-workout drink. You are already ingesting several grams of leucine at every meal.
What we'd actually tell you
Count your daily protein first. If the number is where it should be, a BCAA supplement is buying you a weaker version of what you already ate, and we would rather you spent the money on food or on nothing. If you are in one of the three situations above, it is a reasonable tool and the dose that has evidence behind it for muscle damage is far higher and far more consistent than the label suggests. And if a brand — including this one — tells you BCAAs build muscle, they are describing a marketing category rather than the literature.
Good questions
Are BCAA supplements a waste of money?
For most people who eat enough protein, yes. A 2024 review found BCAAs do stimulate muscle protein synthesis, but less than a complete protein source containing all nine indispensable amino acids. You are buying three of the nine, usually at a higher price per useful gram, when your meals already deliver all nine. The exceptions are narrow: fasted training, a hard deficit, or an appetite that will not cooperate.
LUVO sells BCAAs. Why are you telling me not to buy them?
Because that is what the evidence says, and a brand that only publishes the flattering half of a literature is not worth trusting on the rest of it. BCAAs have a real mechanism and a real, small effect. They are also outperformed by whole protein in the studies that compare them. If you are one of the few people they genuinely suit, buy them. If you are not, we would rather keep the trust than the sale.
Do BCAAs stop me losing muscle when I'm cutting?
The evidence for that specific claim is weak. A formal response from Dieter, Schoenfeld and Aragon argued that the trial most often cited for it reported lean mass conclusions that appeared at odds with its own fat mass data, and concluded the data do not seem to support a benefit during caloric restriction. Hitting your total daily protein is the intervention that has held up here.
Should I take BCAAs if I train first thing on an empty stomach?
This is one of the better cases for them. If you will not eat for hours after the session, something with essential amino acids in it beats nothing, and 5.6 g of BCAAs raised muscle protein synthesis 22% over placebo in trained men. That said, a whole protein source at the same time would raise it further, so if you can stomach a small shake instead, do that.
Do BCAAs help with soreness after a hard session?
Only at doses far above what most people take. A systematic review of 11 studies found BCAAs helped markers of exercise-induced muscle damage when the damage was low-to-moderate, intake exceeded 200 mg per kilogram of bodyweight daily, the protocol ran longer than ten days, and dosing began before the damaging session. For an 80 kg adult that is over 16 g every day for a fortnight, not a scoop after a workout.
Is whey better than BCAAs?
On the evidence for muscle protein synthesis, yes. Whey delivers all nine indispensable amino acids, and the 2024 review is explicit that the BCAA response is smaller than the response to a complete protein. Whey also usually costs less per gram of usable protein. BCAAs win only on things like taste in water and calorie content, which are preferences rather than physiology.
