The short version
- In a meta-analysis of 15 studies and 360 participants, beta-alanine improved exercise lasting 60 to 240 seconds (P = 0.001) and exercise beyond 240 seconds (P = 0.046), but not exercise under 60 seconds (P = 0.312).
- The same meta-analysis put the median effect of beta-alanine at a 2.85% improvement in the exercise measure, from a median total of 179 g ingested across a study.

The tingling is the most famous thing about this ingredient and the least important. It has a name — paraesthesia — and the ISSN lists it as the only reported side effect of beta-alanine supplementation. It is not the drug working. It is a nerve response to a rising plasma concentration, and it tells you nothing at all about what is happening in the muscle, which is on a much slower clock.
What the ingredient actually does
Beta-alanine combines with histidine to form carnosine, which acts as an intracellular pH buffer. Accumulating carnosine takes weeks, not minutes: the ISSN position stand concludes that four weeks of supplementation at 4 to 6 g daily significantly augments muscle carnosine concentrations. Nothing about that process is acute. If a formula has you taking it thirty minutes before training, the timing is theatre; the daily total and the number of weeks are the only variables that matter.
Two meta-analyses, one narrow window
Hobson and colleagues pooled 15 published manuscripts covering 57 measures across 23 exercise tests in 360 participants. Supplementation improved exercise outcomes more than placebo overall, and the breakdown by duration is the part worth memorising. Exercise lasting 60 to 240 seconds improved (P = 0.001). Exercise beyond 240 seconds improved (P = 0.046). Exercise lasting under 60 seconds did not (P = 0.312). The median effect across everything was a 2.85% improvement, achieved with a median total of 179 g of beta-alanine ingested over the course of a study.
The larger 2017 review in the British Journal of Sports Medicine analysed 40 studies, 65 exercise protocols and 70 exercise measures in 1,461 participants, and found a significant overall effect size of 0.18 (95% CI 0.08 to 0.28). Exercise duration significantly moderated that effect. Within a 0.5 to 10 minute time frame, the effect was clearly larger for exercise capacity — how long you can hold on — at 0.4998, than for exercise performance, at 0.1078, where the confidence interval crossed zero. Training status did not moderate the effect, and neither, interestingly, did the total amount ingested.
Read those two together and the picture is consistent and unflattering to the marketing. A 30 to 45 second set of eight to twelve reps sits below the window where beta-alanine has ever been shown to do anything. A 500 m row, a 400 m repeat, a two-minute assault-bike effort, a long finishing set taken to exhaustion — those sit inside it.
The dose, and the honest way around the tingle
Four to six grams a day for at least two to four weeks is the range the ISSN describes as effective, with the most pronounced effects in open end-point tasks and time trials lasting one to four minutes. It also notes the practical fix for paraesthesia: divided lower doses of around 1.6 g, or a sustained-release formulation.
Church and colleagues tested how far that can be pushed. Thirty participants took placebo, 6 g a day for four weeks, or 12 g a day of a sustained-release formulation for two weeks. Both active groups raised muscle carnosine above placebo, and no differences in paraesthesia symptoms were observed among the groups. Their conclusion was that a sustained-release 12 g protocol can accelerate the rise in muscle carnosine while attenuating the tingling. That is a genuinely useful finding, and it is also a reminder that the sensation and the effect are separable — you can have one without the other in both directions.
Where this leaves the average tub
Beta-alanine is the single most common ingredient in commercial pre-workouts, and the typical serving is around 2 g, which the label analysis flagged as below the recommended efficacious dose. Even a correctly dosed scoop would only work as a daily habit, which is not how a pre-workout supplement gets used. The ingredient is on the panel because people can feel it. That is a design decision, not a formulation one.
Creatine sits in the same awkward position for the same reason — both need weeks of daily intake and neither does anything the first time you take it — but at least a creatine loading phase has a defined endpoint. Beta-alanine simply has to keep arriving.
The caveat we'd rather you heard from us
The ISSN is explicit that more research is needed on the effects of beta-alanine on strength, and the meta-analytic effect sizes here — 0.18 overall — are small even where they are real. This is a supplement with a genuine mechanism, a well-defined dose and a narrow application. It is not in the same tier as creatine or a properly sized caffeine dose, and anyone telling you otherwise is selling the tingle.
What we'd actually tell you
If your sport has efforts of one to four minutes in it — rowing, swimming, middle-distance running, combat sports, high-rep conditioning blocks — 4 to 6 g a day for at least four weeks is a defensible purchase, split into smaller doses if the tingling bothers you. If you lift in sets of eight to twelve and go home, the literature says the window you are training in is the one where beta-alanine has never been shown to help. We would rather you spent that money on the rest of the plan.
Good questions
Why does beta-alanine make my skin tingle?
It is called paraesthesia, and it is a nerve response to the rising plasma concentration after a dose. The ISSN lists it as the only reported side effect of beta-alanine supplementation. It is not a sign the supplement is working, and its absence is not a sign it is not — muscle carnosine builds over weeks on a completely separate timeline from the sensation.
How do I stop the tingling?
Split the dose. The ISSN notes that paraesthesia can be attenuated by using divided lower doses of around 1.6 g, or a sustained-release formulation. In one trial, a sustained-release protocol at 12 g a day for two weeks raised muscle carnosine without producing more paraesthesia than placebo. The tingling is harmless, so this is a comfort decision rather than a safety one.
Does beta-alanine help with lifting weights?
Probably not much, and the position stand says the research is incomplete. The pooled effects are clearest in efforts lasting one to four minutes, and one meta-analysis found no benefit at all below 60 seconds — which is where a normal set of eight to twelve reps lives. The ISSN explicitly states that more research is needed on beta-alanine and strength.
How long before beta-alanine starts working?
At least two to four weeks, and four is the number the position stand uses for a significant rise in muscle carnosine at 4 to 6 g daily. Nothing useful happens on day one apart from the tingling. If you are judging it inside a fortnight you are judging the sensation rather than the buffering.
Should I take beta-alanine before training?
It makes no difference. The ingredient works by accumulating carnosine in muscle over weeks, so what matters is the daily total and how many weeks you keep it up. Take it whenever you will actually remember, split into smaller doses if the tingling is unpleasant. Pre-workout timing exists because the sensation lands right when a customer is paying attention.
Is the 2 g in my pre-workout enough?
No. Two grams is roughly the average serving across the top-selling pre-workouts, and the analysis that measured it flagged that figure as below the recommended efficacious dose of 4 to 6 g daily. It is also being taken only on training days, when the ingredient needs a daily intake to accumulate. It is enough to make you tingle, which may be the point.
