The short version

Creatine is the most studied sports supplement in existence, and for decades it was marketed almost exclusively to men. That was a marketing decision, not a scientific one — and the research on women is more interesting than the research that made it onto the tubs.
It helps to know what creatine actually does, because the mechanism explains most of the confusion downstream. Creatine sits in muscle largely as phosphocreatine, where it acts as what Rae and colleagues, writing in Proceedings of the Royal Society B, call a temporal and spatial buffer for cytosolic and mitochondrial pools of adenosine triphosphate — the molecule your cells actually spend to do work. So creatine does not build muscle. It shortens the time it takes to regenerate the energy for the next hard effort, which lets you do slightly more work per session, which over months of training is the thing that builds muscle. Every claimed benefit runs through that one step, and if the training isn't there, the step doesn't lead anywhere.
How much you can store is finite, and it fills in response to intake rather than to marketing. Hultman and colleagues measured it directly in 1996: muscle total creatine rose by about 20% after six days at 20g a day, and by a similar amount over 28 days at 3g a day. The muscle arrives at the same place either way. The only variable is how long you wait. (That study was run in 31 men, which is its own small irony here.)
The most important physiological finding: women store meaningfully less creatine than men to begin with. The 2021 lifespan review in Nutrients by Smith-Ryan and colleagues reports that women have roughly 70–80% lower endogenous creatine stores than men, and that creatine metabolism is measurably affected by sex hormones — particularly oestrogen. In other words, the baseline that supplementation is working against is different.
For premenopausal women, that review concludes creatine supplementation is effective for improving strength and exercise performance. It also covers something the sports-nutrition aisle rarely mentions: evidence pointing to effects on mood and cognition, plausibly by supporting brain energy metabolism.
There is a suggestive parallel for that cognitive thread. The Rae trial gave 45 young adult vegetarians 5g of creatine a day for six weeks and found significant improvements in working memory and on Raven's Advanced Progressive Matrices — both tasks that depend on speed of processing. Those participants were vegetarians, not women, so this is a parallel rather than evidence about you. We mention it because it is the part of the creatine literature the tubs never print, not because it settles anything.
A 2025 review in the Journal of the International Society of Sports Nutrition extends this across the full reproductive lifespan — menstruation, pregnancy and menopause — and is worth reading if you're in your forties and wondering whether the advice still applies to you.
On safety, plainly
The bloating and kidney-damage stories have not held up. Systematic review evidence finds no adverse effects on gastrointestinal, renal, hepatic or cardiovascular systems in women at recommended doses. If you've avoided creatine for years because of something you read in 2009, that's the sentence to reread.
The related fear is the scale, and there is now data aimed squarely at it. A 2023 randomised controlled trial put thirty moderately active women through a five-day creatine load in both the follicular and the luteal phase of their cycle, measuring total body water and intra- and extracellular fluid by bioelectrical impedance. After loading in the luteal phase, all three fluid compartments rose — and body mass did not differ significantly between the creatine and placebo groups in either phase. Fluid moved; the number on the scale did not. Thirty participants is a small study and we won't oversell it, but it is the most directly relevant evidence anyone has on the specific fear that keeps women off creatine.
Giving it a fair trial
Hultman's 28-day arm is the honest answer to "when will I feel something." At a non-loading dose it took four weeks for muscle stores to reach the same 20% increase, so four weeks is the earliest point at which you are judging creatine rather than judging your own patience. Judge it on training output over eight to twelve weeks: an extra rep at the same weight, a set that used to be a grind. Don't judge it on week one, and don't judge it on the scale. Take it whenever you'll reliably remember — consistency across weeks is what does the work, not the hour of the day. Monohydrate is the form almost all of this research used, which is the only argument any form really needs.
What we'd actually tell you
Take 5g daily, consistently, and skip the loading phase — it isn't necessary, it's just faster. Creatine works alongside training; it doesn't replace it. If you don't train, you'll get very little from it, and we'd rather say so.
Two last honest notes. Some people notice a great deal and some notice very little, and nobody can tell you in advance which you'll be. And creatine is the cheapest well-evidenced thing in this entire category — which is a real endorsement, and also a modest one. It makes good training a little more productive. It is not the reason the training works.
Good questions
Will creatine make me bulky?

If you have existing kidney disease or take medication for it, that is still a question for your doctor rather than for us.
