The short version

Standard sleep advice treats napping as one behaviour you either do or avoid. The trials treat it as a dose, and once you look at it that way the disagreements in the advice mostly dissolve. Five minutes, ten minutes and thirty minutes are three different interventions with three different results.
The study that varied the dose
Brooks and Lack did the experiment properly in Sleep in 2006. Twenty-four healthy young adults, good sleepers and not regular nappers, restricted to about five hours of sleep at home, then given an afternoon nap at 3pm of precisely 5, 10, 20 or 30 minutes of sleep — or no nap — followed by three hours of laboratory testing.
- Five minutes produced few benefits compared with no nap at all.
- Ten minutes produced immediate improvements in every outcome measured — sleep latency, subjective sleepiness, fatigue, vigour and cognitive performance — with some benefits still present 155 minutes later.
- Twenty minutes produced improvements that only emerged 35 minutes after waking and lasted up to 125 minutes.
- Thirty minutes produced a period of impaired alertness and performance immediately after waking, indicative of sleep inertia, before improvements that then lasted up to 155 minutes.
The authors' conclusion was that the 10-minute nap was overall the most effective of the durations examined. Not the longest. The shortest one that still did something.
Sleep inertia is the cost, and it is measurable
Hilditch and colleagues quantified the penalty in 31 adults during a simulated night shift, comparing a 10-minute nap, a 30-minute nap and no nap, with the nap opportunity ending at 4am. The 30-minute nap contained 14.7 minutes of slow wave sleep; the 10-minute nap contained 0.8 minutes.
Performance on a psychomotor vigilance task did not change across the testing window after the 10-minute nap. After the 30-minute nap, performance deteriorated immediately and was still worse than pre-nap 47 minutes later. In the no-nap condition it degraded too, just more slowly.
The finding buried in that paper deserves its own line: participants in all conditions rated their own performance as better than pre-nap at every post-nap time point. Self-rated performance did not reflect objective performance. You cannot feel your way to knowing whether a nap helped, which is precisely why people who nap for an hour insist it works.
That study was run as a night shift on purpose, and it is where the length rule stops being a nicety. If you work night shifts and nap at 3am before going back on the floor, ten minutes and thirty minutes are not two versions of the same break — one of them costs you the next 47 minutes.
What longer naps are actually for
Lovato and Lack's review in Progress in Brain Research lays out the trade cleanly. Brief naps of five to fifteen minutes give benefits that are almost immediate and last one to three hours. Naps longer than thirty minutes can produce impairment from sleep inertia for a short period after waking, but then produce improved cognitive performance for a longer period — up to many hours.
So a long nap is not wrong; it is a different tool with a worse first twenty minutes. If you have to be sharp in half an hour, take ten minutes. If you are off for the afternoon and want the evening back, a longer nap is defensible.
Lovato and Lack also note that early afternoon is the most favourable circadian timing, that longer periods of prior wakefulness favour longer naps, and — the part that undercuts a lot of confident advice — that habitual nappers seem to benefit more than people who rarely nap. If you have never been a napper, the trials suggest you will get less out of it than the person recommending it does.
The one real caution
Napping shows up on sleep hygiene lists as a thing to avoid, and for one group that is right. If you have trouble falling asleep at night, a long or late nap eats into the sleep pressure you need at bedtime. The mechanism is not mysterious: sleep taken at 5pm is sleep not available at 11pm.
A ten-minute nap in the early afternoon is a much smaller withdrawal from that account than a ninety-minute one at six in the evening, which is why we would rather give you the length rule than a blanket ban. And if your reason for needing a nap every single day is that you wake unrefreshed no matter how long you were in bed, the nap is a symptom rather than a fix. That belongs with a clinician.
What we'd actually tell you
Set a ten-minute alarm and take the nap in the early afternoon. That is the whole protocol, and it has the best supporting evidence of anything in this article. Expect it to work within minutes, not to require a wind-down.
Do not extend it because ten minutes felt too short to matter — the 5-minute condition failed and the 30-minute one cost 47 minutes of measurably worse performance first, so the window is narrower than intuition suggests. Do not judge a nap by how you feel afterwards, because that is the one measure the research showed to be unreliable. And do not buy anything for this. There is no supplement in this article because napping is free, and the only thing being sold here is a timer you already own.

Why do I feel worse after a long nap?
That is sleep inertia, and it is measurable rather than imagined. A 30-minute nap contains meaningful slow wave sleep, and waking out of it leaves psychomotor performance worse than before the nap for at least 47 minutes in trial conditions. The benefits do arrive afterwards and last longer than a short nap's, but you pay first.
Do naps ruin your night's sleep?
Long or late ones can. Sleep taken at five in the evening is sleep pressure not available at eleven, so if falling asleep at night is already hard, a ninety-minute early-evening nap works against you. A ten-minute early-afternoon nap is a much smaller withdrawal. The blanket advice to never nap is stricter than the evidence requires.
Is a nap as good as a coffee?
Nobody has run that comparison cleanly enough for us to answer, so we will not pretend. What the nap research shows is that ten minutes improves alertness almost immediately and the benefit fades within one to three hours. What we would add is that caffeine taken in the afternoon still disrupts sleep six hours later, and a nap does not.
Should I nap if I need one every single day?
Take the nap, but treat the pattern as information. If you wake unrefreshed no matter how many hours you spent in bed, and need a daily nap to function, that is a symptom rather than a scheduling preference. Snoring, breathing pauses, iron status and thyroid function are all worth ruling out with a clinician before you optimise your nap.
