The short version

Ask what L-theanine does and you will get two answers that people treat as the same answer. One is that it makes you calmer during the day without making you drowsy. The other is that it helps you sleep. The evidence for those two claims is not the same size, and conflating them is how a decent ingredient ends up over-promised.
The sleep case, at its strongest
Cotter and colleagues published a systematic review in Nutritional Neuroscience covering 13 eligible trials in 550 people, using L-theanine at 50 to 900 mg per day as a standalone intervention on sleep-related outcomes. Eleven were randomised controlled trials. Their conclusion was that supplementation with 200 to 450 mg per day appears to be a safe and effective way to support healthy sleep in adults, with reported benefits spanning sleep latency, maintenance and efficiency, perceived sleep satisfaction, and feelings of refreshment on waking.
That is a genuinely positive review, and it is also worth knowing that three of its four authors work in research and development at British American Tobacco. We are not implying anything about the analysis. We are telling you who wrote it, because you would want to know that about a review we cited approvingly.
The most useful single trial is Hidese and colleagues in Nutrients, a four-week randomised, placebo-controlled, double-blind crossover in 30 adults averaging 48 years old. At 200 mg a day, Pittsburgh Sleep Quality Index scores fell significantly compared with placebo, and specifically the subscales for sleep latency, sleep disturbance, and use of sleep medication. Anxiety and depression scale scores also fell, and verbal fluency improved. The L-theanine was supplied by a manufacturer and two authors were its employees — again, said out loud rather than tucked into a footnote.
The result that should temper it
Payne and colleagues ran the largest formal meta-analysis, in Nutrition Reviews, covering 50 randomised controlled trials of tea, theanine, or theanine plus caffeine in healthy participants. Fifteen were eligible for at least one meta-analysis. The pooled findings that emerged were about cognition and mood — choice reaction time, digit vigilance accuracy, attention switching. Theanine alone beat placebo on choice reaction time in the first hour, with a standardised mean difference of −0.35.
There is no pooled sleep result in that paper. Not a negative one — an absent one. Fifty trials, and the sleep outcomes were too sparse and too heterogeneous to combine. The authors also note, in a sentence more supplement companies should read, that the confidence intervals frequently highlighted the uncertainty surrounding the direction and magnitude of these differences. Two of that paper's authors work for tea companies, which cuts against the idea that the missing sleep result is an anti-theanine artefact.
So which question does it answer?
Our read, and it is a read rather than a settled fact: theanine has its firmest evidence as a daytime calm-without-sedation ingredient, and a softer, real, mostly self-reported case as a sleep-onset ingredient. Those are compatible. A person who is less wound up at eleven at night falls asleep faster, and the Hidese subscale that moved most clearly was sleep latency, which is exactly the outcome you would predict from a calming effect rather than a sedating one.
What it is not is a sedative. Nothing in this literature suggests theanine will hold the back half of the night, and if that is your problem — the pattern where you drop off fine and surface at three — you are chasing the wrong mechanism entirely.
It belongs to a small group of cheap amino acids with modest but coherent sleep cases; glycine before bed is the other one worth knowing about. In both, the mechanism is specific, the trials are small, and the defensible claim is narrower than the front of the bottle.
Where our own product sits

It is not a 200 mg standalone theanine tablet of the kind Hidese tested, and combination products are precisely where the valerian literature warns that variable extract quality makes outcomes inconsistent. If your goal is to replicate the trial, buy a standalone theanine and take 200 mg. If your goal is a pleasant evening ritual that leans on several calming botanicals, that is what EXHALE is, and we would rather describe it that way than dress it up as clinical.
What we'd actually tell you
Theanine is one of the better-behaved ingredients in this category: cheap, safe across a wide dose range in the trials, non-sedating, and unlikely to leave you groggy. 200 mg is the dose with the cleanest single trial behind it, and the review's 200-450 mg range is a reasonable ceiling.
Test it in the afternoon or early evening rather than at lights-out, because the calm effect is the one with the strongest data and it needs time to be worth anything. Give it two to four weeks — Hidese ran four. And if what you actually want is to be knocked out, say so to yourself honestly, because theanine will not do that and neither will most of what is sold next to it.
Good questions
Will L-theanine make me drowsy?
No, and that is the point of it. The literature consistently describes theanine as promoting relaxation without sedation, which is why it does not leave people groggy the way antihistamine sleep aids do. If you want to be knocked out, theanine is the wrong ingredient and you should know that before buying. What it may do is take enough edge off that falling asleep gets easier.
What is the right L-theanine dose?
200 mg has the cleanest single trial behind it, and a systematic review of 13 trials landed on 200-450 mg per day as the range that appears safe and effective. Trials have used 50 to 900 mg without notable safety problems. Going above 450 mg is not supported by better outcomes, just by bigger capsules.
Can I take L-theanine with coffee?
Yes, and that combination has more pooled evidence behind it than theanine for sleep does. In a meta-analysis of 50 trials, theanine plus caffeine beat placebo on attention switching and digit vigilance accuracy in the first two hours. That is a daytime use case. Taking that combination in the evening would obviously defeat the sleep purpose.
How long does L-theanine take to work for sleep?
The trial that showed the clearest sleep-quality change ran for four weeks at 200 mg a day. A single dose has measurable calming and attention effects within an hour, but the sleep-quality result is a multi-week finding. Give it two to four weeks before deciding, and judge it on how easily you settle rather than on total hours.
Is EXHALE the same as taking L-theanine?
No. EXHALE is a botanical relaxation blend containing L-theanine alongside reishi, lemon balm, passion flower and valerian, not a standalone 200 mg theanine tablet like the one in the Hidese trial.
