The short version
- A meta-analysis of tart cherry trials found a moderate benefit for recovery of muscular strength (effect size -0.78) and only a small one for muscle soreness (-0.44).
- A 2026 meta-analysis of 19 trials in athletes found significant improvements in maximal voluntary contraction recovery but no significant pooled effects on muscle soreness, creatine kinase, IL-6, TNF-alpha or range of motion.
- That 2026 analysis rated its certainty of evidence as very low to moderate, with heterogeneity between 69% and 93%.

Walk down the sleep aisle and tart cherry is there, usually next to the word melatonin. Walk into a marathon expo and it is in bottles by the finish line. Only one of those two placements is supported by the weight of the research, and it is not the one on the sleep shelf.
Where the evidence actually is
Hill and colleagues pooled the tart cherry recovery trials in the International Journal of Sport Nutrition and Exercise Metabolism. The pattern is specific and worth reading closely, because the biggest effects are not where the marketing points.
- Recovery of muscular strength: moderate benefit, effect size −0.78 (95% CI −1.11 to −0.46).
- Recovery of muscular power: −0.53, driven by a large effect on jump height (−0.82) and a small one on sprint time (−0.32).
- Muscle soreness: a small benefit, −0.44 (95% CI −0.87 to −0.02) — the confidence interval nearly touches zero.
- Creatine kinase and TNF-alpha: no significant effects.
The thing tart cherry does best in that analysis is give you your force production back. The thing it does least well is the ache — which is the thing most people buy it for.
The newest pooled analysis is less generous
Daab and colleagues published a nineteen-trial meta-analysis in athletes in Sports Medicine Open and graded the certainty of the evidence, which the earlier work did not. Maximal voluntary contraction recovery improved significantly at every time point, with effect sizes rising from 0.63 immediately post-exercise to 4.82 at 96 hours. C-reactive protein fell post-exercise and up to 48 hours. Countermovement jump improved at 48 hours.
And then the part a supplement brand would normally leave out. There were no significant pooled effects for muscle soreness, creatine kinase, IL-6, TNF-alpha or range of motion. Heterogeneity ran from 69% to 93%. Sensitivity analyses showed that significance at several of those time points was driven by individual studies. The certainty of evidence ranged from very low to moderate, and the authors ask explicitly for cautious interpretation.
An effect size of 4.82 should make you suspicious rather than excited. Numbers that large in a small, heterogeneous pool usually mean a handful of studies with small samples and big variance, not a miracle at the four-day mark.
What one good original trial looked like
Howatson and colleagues gave 20 recreational marathon runners cherry juice or placebo for five days before a marathon, on race day, and for 48 hours afterwards. Isometric strength recovered significantly faster in the cherry group (p = 0.024). Inflammation was lower — IL-6, CRP and uric acid all reduced — and total antioxidant status was about 10% greater. No other damage index differed significantly.
Note the supplementation window. Five days before the event. This is not something you reach for once you already hurt, which is exactly how it tends to be sold at the finish line.
Now the sleep claim, checked
The study behind almost every tart cherry sleep headline is Pigeon and colleagues, 2010. Fifteen older adults with chronic insomnia, a two-week crossover against placebo.
Against itself, the juice improved every sleep variable. Against placebo — the comparison that counts — it produced significant reductions in insomnia severity and minutes awake after sleep onset, and no improvement in sleep latency, total sleep time or sleep efficiency. The authors describe the effect sizes as moderate and in some cases negligible, and state plainly that they were considerably less than those for hypnotics and cognitive behavioural therapy for insomnia.
That is a pilot study in fifteen people that beat placebo on one of four sleep continuity measures. It is not nothing, and it is a very long way from what gets printed on the front of a bottle.
What we'd actually tell you
If you have a race, a tournament or a testing week and you want your force production back faster between efforts, tart cherry has a reasonable file for that job — started several days beforehand, not afterwards. If you are buying it to be less sore, the two meta-analyses disagree and the more rigorous one found nothing; you are betting on a small effect. If you are buying it to sleep, buy something else.
Two practical caveats. Concentrates and juices carry real sugar and real cost, and this is a supplement you take for a week around an event rather than a daily habit for most people. And if you are chasing the ache in particular, the same disappointment is waiting in the omega-3 literature, where the pooled soreness effect is statistically real and smaller than the amount you would notice; the intervention with the most reliable next-day effect on soreness remains cold water immersion, with the adaptation trade-off that comes attached.
We do not sell a tart cherry product, which makes this easy to write. If we did, we would have to tell you that the outcome we could honestly claim is the one nobody markets.
Good questions
Does tart cherry juice help you sleep?
Weakly at best. The pilot study everyone cites had 15 older adults with chronic insomnia and, against placebo, improved only insomnia severity and minutes awake after sleep onset — not how fast they fell asleep, how long they slept, or sleep efficiency. Its own authors put the effects well below those of hypnotics and cognitive behavioural therapy. Buying tart cherry as a sleep aid is buying the weakest part of its evidence base.
When should I start taking tart cherry before a race?
About five days before. The marathon trial that found faster strength recovery supplemented for five days pre-race, on race day, and for 48 hours afterwards, and other trials use similar loading windows. Drinking it at the finish line is not what was tested. If you are deciding the night before an event, you have most likely missed the protocol that generated the evidence.
Will tart cherry make me less sore?
Probably not much. One meta-analysis found a small effect on soreness with a confidence interval nearly touching zero; a larger, more recent one in athletes found no significant pooled effect on soreness at all. What both found more consistently was faster recovery of strength and power. If reduced soreness is your only goal, this is a weak purchase and we would rather say so.
Is tart cherry worth the money?
Only for a specific job. Concentrates are expensive and carry real sugar, and the outcome with decent support — getting force production back between hard efforts — matters mainly if you have repeated efforts close together. For general training with a rest day in between, the effect you are paying for is one you are unlikely to detect. For a tournament weekend or a race build, it is defensible.
Can I just eat cherries instead?
Nobody has tested that properly, so we cannot tell you the dose translates. The trials use standardised juice or concentrate delivering a known anthocyanin load, which is difficult to match with fresh fruit and would come with a large amount of sugar. Eating cherries is good for you for ordinary reasons. Treating a bowl of them as equivalent to the study protocol is an assumption, not a finding.
Does tart cherry interact with any medication?
Talk to a pharmacist if you are on anything, particularly blood pressure or blood-thinning medication, because the concentrates are a concentrated polyphenol and potassium load and the trials were run in healthy people. This is the honest limit of what the recovery literature can tell you — it recruited fit adults on no medication, which means it cannot answer the question you are actually asking.
